Replace lemon juice with 1cup oats and add 6 more eggwhites to this meal

lunch , three pieces of chicken , pulses, yogurt and rice.
Looks good

-after 1 hour-

workout- immediately after workout , 30gm of protein shake.
Add some fast acting carb like bagel, rice cakes banana, honey (yes fructose is fine pwo)

return home - 4 egg whites with brown bread / tuna sandwich .
This is okay but i would replace bread with some potato

after 1 hour , some fresh fruits.

dinner, roasted chicken, cottage cheese , yogurt and some salad.
Add some carbs to this meal, like 1cup brown rice or 6oz sweet potato (also move cottage cheese to final meal and add more chicken to this meal for more protein

before sleeping 30gm of protein shake.
Add the cottage cheese

In bold.
Im not 3j but this is my best advice, i think 3j will agree with me on this.

where as i dont disagree with the advice given above.. without knowing your macros we are shooting in the dark

Macros are fat/carbs/protein, how much of each are you taking in? If you dont know i suggest you get a food scale and weigh your food, you can use nutritiondata.com to find the macros of the foods you're eating.
